What percentage should you use for paused squats?

A 3-second paused squat is typically 85–93% of your competition squat, while a 1-second pause costs less, around 92–97%. The pause removes the stretch reflex and the elastic energy stored on the way down. The first second takes the most off the bar; each extra second costs progressively less.

Why the pause costs what it costs

On a normal squat you arrive in the hole with speed, and your tendons and muscles give part of that energy back — the stretch–shortening cycle. A pause throws that away. You start the ascent from a dead stop, with the muscle already under load and no rebound to help.

The cost is not linear. Most of the elastic energy dissipates within the first second, so going from touch-and-go to a 1-second pause takes far more off the bar than going from 2 to 3 seconds. After that, what you are paying for is holding position under load, which costs less but never nothing.

How much you personally lose depends on style. A fast, bouncy squatter built around the rebound can drop more than 12%; a grinder who already comes to a near-stop in the hole may lose 4%. That spread is exactly why a single published percentage never fits everyone.

What moves your number

  • How much you rely on the bounce — the more elastic your style, the more the pause costs.
  • Depth: pausing below parallel is much harder than pausing at parallel.
  • Bracing and position: if the pause makes your chest fall, you are losing position, not just elasticity.
  • Fatigue: paused work at the same RPE feels heavier late in a session than fresh.

How to find your own number

Three sessions and a bit of honesty are enough to replace the range with your own coefficient.

  1. Work up to a set of 3 on the paused squat and stop at RPE 8 — two reps left in the tank, honestly judged.
  2. Divide the weight you used by the weight you would have used for 3 reps @ RPE 8 on your competition squat. That ratio is your coefficient.
  3. Repeat it once or twice over a training block. If the number holds within a couple of percent, that is your number — use it instead of the range.

How much lighter is a 3 second paused squat?

Usually 7–15% lighter than your competition squat, so 85–93% of it. Lifters who rely heavily on the bounce sit at the bottom of that range.

Does a longer pause always mean less weight?

Yes, but with rapidly diminishing returns. The first second removes most of the elastic contribution; the second and third mainly test how well you hold position.

What RPE should I use for paused squats?

The same RPE targets as your normal squat work — RPE 7 to 8 for most volume. What changes is the weight that RPE corresponds to, because the max for the paused variation is lower.

Do paused squats carry over to a competition squat?

They build strength out of the hole and force clean positions, which is why they are a staple in most programs. They do not replace competition-style squatting close to a meet.
